Once you have a target, the format is a logistics decision: a drink mix gives you sodium, carbohydrate and fluid in one flask and is the simplest system to run; an electrolyte tablet or concentrated amplifier gives you flavored, calorie-free sodium so you can control carbs separately; salt capsules give you sodium with no volume and no flavor, which is what you want when you are already sick of sweet drinks. Most runners in hot races end up running two of the three at once. Step one: measure your sweat rate

You cannot plan sodium without a fluid number, and the test takes one training run.

Weigh yourself naked before a one-hour run in conditions similar to your race. Run the hour, tracking exactly how much you drink. Towel off and weigh naked again. Then:

Sweat loss in litres = (pre-run weight minus post-run weight, in kg) plus fluid drunk in litres.

Worked example. You start at 70.0 kg, finish at 69.2 kg, and drank 500 ml during the hour. Weight lost is 0.8 kg, which is 0.8 L, plus the 0.5 L you drank, for a sweat rate of about 1.3 L per hour in those conditions. Repeat the test on a hot day and a cool day; sweat rate can easily double between them.

Step two: estimate sodium concentration

Sweat sodium concentration varies more between people than almost any other endurance variable. Published ranges commonly cited run from roughly 200 mg to over 1,800 mg of sodium per litre of sweat, with a middle-of-the-road figure around 800 to 1,000 mg per litre. Lab sweat testing gives you a real number; in the absence of one, use these rough field markers:

  • White crusty residue on your cap, temples or black kit after a hot run, and a stinging feeling when sweat runs into your eyes, suggest you sit toward the salty end.
  • Little or no visible residue and a long history of heat racing without cramping suggests the lower end.
  • Heat acclimation reduces sweat sodium concentration over roughly one to two weeks of heat exposure, so a hot-weather build changes the answer.

Step three: do the arithmetic

Multiply the two numbers. Using the 1.3 L per hour example:

  • Low-salt sweater at 400 mg/L: about 520 mg of sodium lost per hour.
  • Average at 900 mg/L: about 1,170 mg per hour.
  • Salty sweater at 1,500 mg/L: about 1,950 mg per hour.

Two things about those numbers. First, they are losses, not a prescription; the aim of an in-race sodium plan is generally to blunt the deficit, not to replace every milligram, and common practice is to target somewhere in the region of half to most of estimated losses over a long day. Second, the deficit compounds. At a 600 mg per hour shortfall over a twelve-hour 100K, you finish roughly 7,200 mg down, which is why hot-race sodium is a pacing-scale problem rather than an aid-station-scale one.

Build the hourly target, then work out how many scoops, tabs or caps produce it, and write that on the same card as your carbohydrate plan from the carbs-per-hour guide.

How the formats actually get used

A drink mix is the backbone for most runners in heat because it solves three problems in one motion. A few squeezes of a hydration amplifier into a flask of plain water gives you electrolytes without committing to more carbohydrate, which is exactly what you want when the heat is driving fluid intake up faster than your gut can take sugar. Salt capsules are the cleanest tool for topping up. They add no flavor, no volume and no calories, and they are trivial to carry: a small pill vial in a vest pocket holds a whole race worth. Hyponatremia: the failure mode that matters

Exercise-associated hyponatremia is what happens when blood sodium falls too low, and the primary driver is drinking more fluid than you are losing, particularly plain water, over many hours. It is not common, but it is the electrolyte failure that puts people in hospital, and it is more likely in longer, hotter races, in slower finishers who have more hours to over-drink, and in runners who respond to feeling bad by drinking more.

The uncomfortable part is that early symptoms overlap with ordinary ultra misery: nausea, headache, bloating, puffy fingers, confusion, and a slowing, foggy feeling. Two signals that should raise the alarm: rings and watch straps getting tight, and weighing more at a checkpoint than you did at the start. Some races weigh runners for exactly this reason.

Practical guardrails, none of which replace a medical opinion:

  • Drink to thirst rather than to a schedule. Hourly fluid targets are a planning tool, not a quota to force down.
  • Take sodium with fluid, all day, rather than as a rescue dose.
  • If you are gaining weight, feeling bloated and nauseated, and your rings are tight, stop drinking plain water and go to the medical tent. Do not drink more water to fix it.
  • Salt capsules are not a treatment for suspected hyponatremia on the trail. That is a medical call.
  • Cramping has multiple plausible causes including neuromuscular fatigue, and the evidence that sodium alone prevents it is far weaker than marketing suggests. Salt is worth taking for fluid balance; do not expect it to be a cramp cure.

Practice it, then write it down

Everything above is a training problem before it is a race problem. Run your sweat-rate test twice in different conditions, rehearse the exact tabs, caps and mix you plan to race with on long runs in heat, and find out how your stomach handles them at hour six rather than at mile 60.

Then write the plan on a card that lives in your vest: sodium per hour, what format delivers it, when you take it, and what the plan is if the temperature is 15 degrees hotter than forecast. A written plan you can follow while stupid is worth more than a perfect plan you can only follow while fresh.
